Maybe you’ve been running for twenty or thirty years, and you can feel it: the pace that once flowed effortlessly now takes a lot more out of you. Or maybe you’re lacing up for the very first time and wondering whether taking up running at 60 still makes any sense. Either way, you’re on well-charted ground. What actually shifts in your body from 60 on, how much weight those changes carry for your training, and what’s worth knowing already at 40 — science has clear answers.
What sets the 60-plus body apart from younger Master categories?
From 30 onward, track and field slots runners into so-called “Master” categories, carved up in five-year bands: M30/W30, then M35, M40… all the way to M60/W60, M65/W65 and beyond. That split is anything but arbitrary. It mirrors what the research shows: the body shifts in stages across the decades, and around 60 you really start to feel a process that had, in fact, been under way for a long time.
VO₂max
The best-documented marker is VO₂max, your maximum oxygen uptake — think of it as the thermometer of your endurance. In someone who doesn’t train, it drops by roughly 10% per decade from 25-30 on, and the slide steepens a little further past 60-70. Here’s the good news: by training regularly and holding on to most of your volume, you brake that decline hard. A widely cited longitudinal study on Master runners found a loss of just 5.5% per decade among those who never really eased off — versus 12% in comparable inactive people. A more recent review lands on the same ballpark for men: between −5 and −6.5% per decade when volume holds, but up to 26% or more when it’s cut back sharply. Bottom line: it’s training volume, far more than the number of candles on the cake, that sets the slope. For women the data are still thin, and what exists shows a less clear-cut link between volume and VO₂max decline.
Muscle
Second front: your muscles. That erosion of mass and strength that medicine calls “sarcopenia” kicks in, according to recent work, as early as your forties — quietly at first, almost invisible, then faster and faster with the years. One telling figure: comparing active and sedentary women, below and above 50, a study found runners kept their strength edge in both age brackets. Yet the strength lost between the younger and older women was just as steep among the runners as among the sedentary ones. Translation: running lifts you higher up the strength ladder, but does almost nothing to block the age-related drop itself — more on that shortly.
Recovery
Third point: recovery. After an intense or unfamiliar effort, an ageing muscle takes — and this is measured — longer to bounce back. A recent review calls that recovery “delayed, prolonged and less efficient,” blaming low-grade chronic inflammation, stiffer connective tissue, and less active muscle-repair cells. Endurance, strength, recovery: these three lines are what reshape training from 60 on — whether you’re brand new or have been clocking up the miles for years.
So what does this actually change about your training?
Since running alone preserves almost none of your muscle mass, strength work stops being an add-on and becomes essential: the literature is unambiguous that well-targeted strength training effectively protects muscle strength and quality as you age. Your tendons, too, deserve more care than before. On the Achilles tendon, studies pick out two rupture peaks with different origins: a first among very active 30-40-year-olds, usually triggered by a sudden, hard load, and a second, the age-related one, between 60 and 80, when the tendon has lost elasticity and gives way under smaller strains. Achilles tendinopathy — inflammation of the tendon — also climbs with the years. None of this means you should run less: it just means pace increases and new stimuli like hill sessions or sprints call for a more careful dose.
There’s also this: two hard sessions a week that went down fine at 30 often demand more breathing room between them at 60 and beyond, simply because the body takes longer to repair. Factor that in rather than fight it, and you end up training more consistently.
And what about your race times?

An important point: this drop is no reason to get discouraged — it’s a predictable physiological reality, and one you can blunt substantially with smart training. Hold on to your volume and graft strength work onto it, and you land squarely in the most favourable end of everything above. Because the gap between “well-trained” and “training on the wane” weighs more here than the gap between one decade and the next.
What if you take up running at 60?
All of this first sounds like talk for road-worn veterans, but it holds exactly the same if you’re starting at 60. On that, the research leaves no doubt: it’s never too late. A large US study — over 315,000 participants — showed that those who only started moving regularly at 40, 50 or 60 carried a mortality risk about 35% lower than people who stayed inactive — nearly the same benefit as lifelong exercisers.
On the performance side too, late starters close a startling gap. A study comparing 150 Master runners (average age 68) set “early starters,” who’d trained throughout adult life, against “late starters” who only took up competitive running after 50. The verdict: training intensity, age-graded performance, body-fat percentage, leg muscle mass… almost no difference between the two groups, despite the early starters’ 30-year head start. Only spinal bone density nuanced the picture: in the late starters it was markedly lower than in untrained controls, while the early starters stood apart from neither. One more clue: when you’re getting started, adding strength training pays off especially well.
To get going properly, one watchword: gradual. Alternate walking and running at first, so tendons, ligaments and joints can get used to the new load step by step, and aim for two to three sessions of 20 to 30 minutes a week — no need for more early on. And since a sedentary past often goes hand in hand with a higher, rarely screened cardiovascular risk, a sports-medicine check-up before you start is far from a luxury (more on that below).
Where should you put your energy in training?
The research surfaces three very concrete levers, easy to fit into a week and equally valid for the newcomer and the veteran. The first, and most important: two strength sessions pinned into your weekly plan. A progression run from moderate to more demanding, backed by enough protein, measurably curbs age-related muscle loss. Leg press, squats, lunges and core work are plenty to start with — two or three times 20 to 30 minutes a week (on 2PEAK, every workout suggests suitable exercises).
Second lever, inseparable from the first: what’s on your plate. As you age, your body handles protein less efficiently — specialists call it “anabolic resistance” — so it needs more of it to keep muscle. For older adults, the scientific societies put the figure at 1.0 to 1.3 grams of protein per kilo of body weight per day, paired with regular strength work: well above the 0.8 g/kg advised for younger adults. The most effective move? Spread that protein across several meals rather than piling it all into one.
Third lever, how you steer the training itself: not less, but sharper. One or two harder sessions a week, spaced out with enough recovery and rounded out by slow continuous runs, maintain performance better than a uniform stream of moderate intensity. As for the new stuff — a first hill session, a few pickups at race pace — ease it in more slowly than you used to, so your tendons can keep up.
What else matters at this age?
Beyond training and nutrition, two health points deserve an extra look. First, the heart: even perfectly trained, a Master athlete isn’t immune to coronary disease. In nearly 800 Master athletes with an average age of 55, one survey uncovered a previously unknown cardiovascular condition in 11.4% of them — most often with no prior symptoms at all. Hence the scientific societies’ recommendation: from roughly 40 to 55 depending on sex and risk factors, consider a sports-medicine work-up including a stress ECG, especially before ramping up intensity or coming back after a long break.
Then, your bones. The link between running and bone health is subtler than people think and hinges heavily on how you train. In older people, regular physical activity measurably raises bone mineral density, particularly in the lower back. And since bone loss accelerates in women after menopause, women running at 60 and beyond have everything to gain from adding strength work.
The good news to close this chapter: none of it rules out ambitious running past 60, whether you’ve just taken it up or have been at it for ages. Science says it over and over: it’s the runners who stay active who best hold back the decline of age, no matter when they started.
How do you set yourself up to reach 60 in great shape?
We just saw it: starting at 60 lets you make up a huge amount of ground. Still, it’s well worth preparing the terrain in the decades before, because some biological windows, once closed, are hard to reopen.
The most strategic is bone density. Your bone capital builds until around 30; after that you mostly maintain it, rarely add to it. By running regularly between 20 and 30, and looking after your calcium and vitamin D intake, you start from a higher level — the launch point for the age-related bone loss that comes later. An investment that pays off especially for women after menopause.
Muscle, too, rewards an early start — but for a different reason than bone. Unlike bone density, muscle mass can be built through strength training at any age, even at 50 or 60. The edge of someone who set up regular strength work before 40, when sarcopenia begins, is meeting that turn with a proven routine and muscle already in the bank, instead of reacting once the loss has set in.
But the real lever, the most powerful, is none of these measures taken alone: it’s consistency. Training sustained over decades brakes the drop in performance far better than stop-start training or training crammed into big bursts. Getting into the habit of staying steady early, rather than training in fits and starts, is how you deal yourself the best hand over the long run — whatever your age today.

From 60 on, your body changes more noticeably — but never overnight: endurance, muscle and recovery follow a slope that already begins at 40. The deciding factor isn’t your age on paper or how long you’ve been running, but how you train.
